Most active adults have a number stuck in their head for daily water intake: eight glasses. It is easy to remember and almost impossible to actually apply, because it was never based on your body, your training load, or how much you sweat on a given day. The real guidance from hydration researchers looks different, and it changes even more once you add training, heat, and electrolytes into the picture.
Here is what the current research actually recommends for how much water active adults need, why training changes the number substantially, and where a hydration supplement built around electrolytes, not just plain water, actually earns its place in your routine.
The "8 glasses a day" rule is outdated advice
The 8x8 rule (eight 8-ounce glasses, or 64 ounces a day, about 8 cups) is not backed by a specific study. The National Academy of Medicine's actual adequate intake guidance, summarized by the Harvard T.H. Chan School of Public Health, sets daily fluid intake at roughly 13 cups (about 104 ounces, or 3.7 liters) for men and 9 cups (about 72 ounces, or 2.7 liters) for women, counting water and other beverages.
That is already meaningfully higher than the old 64-ounce rule for men, and the same guidance is explicit that these are baseline numbers for a sedentary adult, not a training one. "Higher amounts may be needed for those who are physically active or exposed to very warm climates," the guidance notes, which is exactly the population building a real fitness routine falls into.
Why "drink to thirst" doesn't work for everyone
A common piece of advice is to simply drink when you feel thirsty. For a lot of people going about a normal day, that works fine. It works less well for the population this newsletter is written for: active adults training regularly. Harvard's own guidance flags that "athletes, people who are ill, and infants may not have an adequate sense of thirst to replete their fluid needs," which means relying on thirst alone during and after training can leave you behind on fluid before you even notice it.

Training changes the math significantly
The baseline numbers above are for a sedentary day. The moment you add a workout, the target moves, sometimes by a lot. The Gatorade Sports Science Institute's review of active adults found real-world sweat rates commonly in the range of 1 to 1.7 liters per hour of training, varying by person, intensity, and heat. Stack that on top of baseline needs and it becomes clear why the same source states that daily fluid needs for physically active people "often exceed 3 to 4 liters per day and can sometimes be in excess of 10 liters per day" in extreme training or heat conditions, well beyond the 2.7 to 3.7 liter sedentary baseline.
Water alone is not the whole hydration equation
Plain water gets you part of the way, but it is not the full picture, especially once you are sweating out sodium and potassium along with fluid. The same GSSI research that documented those 1 to 1.7 liter-per-hour sweat rates also found sodium losses that varied widely by person and training status, from several hundred milligrams up to several thousand milligrams in a single session. Replacing fluid without replacing electrolytes can actually work against you: water without enough sodium is processed and excreted faster by the body, which is part of why plain water alone tends to under-deliver on real rehydration during and after training.

Most people are still falling short

Add for training, not just heat. Plan on roughly an extra liter for every hour of moderate to hard training, more in heat or with heavy sweating, on top of your baseline.
Pair fluid with electrolytes on training days. Sodium and potassium are what actually help your body hold onto the water you're drinking, especially if you're also taking creatine.
Build it into a routine you already have. A stick you add to water before or after training is easier to stick with long term than a separate tracking habit.
The research is consistent that hydration is not a one-time fix, it is a daily target that shifts with how hard you're training. Getting the number right, and getting the electrolytes alongside it, is one of the simplest, most well-supported levers active adults have for actually getting more out of the training they're already doing.
